No, it is not a myth and no,  it is not only meant for freaks of nature or people on special diets.  This is a normal result of training when it is done correctly, especially for people who are starting out,  for those who take a break from training, and for those who start off with a lot of bodyfat. For people who are leaner and more advanced in their training,  the main idea is still the same: you can still gain muscle without gaining a lot of fat and then having to cut it.

This article states what the evidence really demonstrates, who it is most effective for, the practical diet and training arrangement, realistic timeframes and how to be aware that it is working.

What Body Recomposition Really Looks Like

In classical cutting the scale will go down and there will generally be some muscle loss in addition to fat. In classical bulking the scale will go up and there will be some fat gain in addition to muscle. Recomposition is in-between: the scale might change very slightly (or stay relatively constant),  but the measurements, photos and strength will give a much clearer story about fat reduction and muscle gain or maintenance.

Despite being a widely cited study, it involved severely underfeeding young, overweight men while they trained intensely and consumed varying levels of protein. The group who ate more protein gained lean mass and lost a significant amount of fat in only four weeks. Other experiments and reviews reveal the same trend,  particularly when protein intake is high and strength training is progressive.  More recent work still shows a moderate deficit, or even consuming near maintenance,  can allow recomposition if the other factors are optimal.

The Three Pillars of Successful Recomposition

1. Energy intake – moderate deficit or near maintenance

The bigger the deficit, the more difficult it is to put on muscle. A small-to-moderate deficit (around 200–500 calories below maintenance, or about 0.25–0.75% of your body weight per week) provides enough energy for training and recovery while still inducing fat loss.  A lot of individuals do well at around maintenance,  particularly if they are ‘newer’ to lifting and/or carrying a bit of extra fat. The precise number is not as important as having the balance of calorie intake correct and adjusting based on the results observed.

2. High protein

How to Track Progress Properly

However, the scale is really not a good indicator of recomposition:  muscle gain and fat loss may counterbalance each other. Better indications:

  • Weekly averaged weight
  • Progress photographs (same lighting, poses, time of day)
  • girth measurements (waist, hips, arms, thighs)

  • Fit of the clothes

If the waist is shrinking,  your strength is maintaining or even increasing, and your photos are improving then you are doing recomp no matter what the scale says.

Who Should Consider a Different Approach

For very advanced,  already very lean individuals,  an individual surplus period may come with more rapid gains.  For those with ample fat stores to shed and a preference for rapid scale declines, a more aggressive mass reduction program,  with a vigorous emphasis on muscle preservation, will be effective. Recomposition is a tool, not a religion. Use it when optimal fat and muscle gains are the objective.
